EMOTIONAL REGULATION WORKBOOK
Emotional regulation is not about staying calm all the time, pushing feelings away or trying to become less sensitive. It is about noticing what is happening, understanding what an emotion may be communicating, supporting the nervous system and creating enough space to choose what happens next.
I created this six-page workbook as a gentle, practical resource for anyone who experiences emotions intensely, becomes overwhelmed quickly, shuts down, feels disconnected from their body or struggles to find words in the moment. It may be especially helpful for neurodivergent people whose sensory needs, communication differences, masking, interoception or previous experiences affect how emotions are felt and expressed.
The workbook begins by helping you name an emotion and notice its physical signs. Rather than treating an emotion as a problem, you are invited to ask what it might be protecting, needing or drawing your attention towards. This can help separate the feeling itself from the story, urge or action that follows it.
The regulation map explores high activation, a workable zone and low activation. High activation may include racing thoughts, panic, anger, restlessness, sensory overload or an urge to escape. Low activation may feel like numbness, heaviness, freezing, disconnection or very low energy. Neither state means you are failing. They are protective nervous-system responses, and each may need a different kind of support.
There is a full page of regulation ideas, divided into tools for settling high energy, returning to the present and gently lifting low energy. You can identify which sensory supports work for you and choose one tool to practise when you are relatively calm. Regulation is personal: a technique that helps one person may irritate or overwhelm another, so you are always encouraged to stop if something increases distress.
The PAUSE reflection creates a bridge from trigger to choice. It asks what happened, what you felt, what your body did, what urge appeared, what you needed and which response might fit your values. The aim is not perfection. Even noticing the sequence afterwards can build understanding and make a little more choice possible next time.
The final page brings everything together in a personal emotional regulation plan, including common triggers, early warning signs, body-based tools, safe people and places, and a compassionate reminder for difficult moments. You can complete it slowly, revisit it as you learn more about yourself and share it with someone supportive if that feels useful.
